"Put your phone away before bed" might be the most repeated sleep advice on the internet. But what does blue light actually do — and does it deserve all the blame? The honest answer: screens do disturb sleep, but the light itself is only half the story. Here's what the research actually supports, and what to do about it.

What blue light does to your body clock

Your circadian rhythm — the internal 24-hour clock that decides when you feel sleepy — is calibrated primarily by light. Special receptors in your eyes are most sensitive to short-wavelength blue light, the kind that dominates daylight… and phone, tablet, and laptop screens.

When these receptors detect blue light in the evening, your brain reads it as "the sun is still up" and delays the release of melatonin, the hormone that initiates sleepiness. The result: you feel alert later, fall asleep later, and your whole rhythm drifts backwards.

The part nobody mentions: it's also the content

Light is only one mechanism. The other is engagement. Scrolling social media, gaming, or answering messages keeps your brain in an alert, emotionally activated state — the opposite of the wind-down sleep requires. Studies comparing passive screen use (watching a calm show) with interactive use (scrolling, messaging, gaming) consistently find interactive use is worse for sleep, even at identical brightness.

This is why "night mode" alone doesn't fix things: a warm-tinted doomscroll is still a doomscroll.

What actually helps

The 30–60 minute buffer

The single most effective habit: a screen-free wind-down of 30–60 minutes before bed. Reading a physical book, stretching, journaling, preparing for tomorrow — anything that signals "day is over."

If you must use screens

  • Lower the brightness and hold the device farther from your face — light intensity at the eye drops sharply with distance.
  • Use night mode / blue-light filters — genuinely helpful, but a partial fix, not a licence for midnight scrolling.
  • Choose passive over interactive — a familiar, calm show beats social feeds and games.
  • Keep the phone out of reach — if your alarm is your excuse, a cheap alarm clock pays for itself in sleep.

Get bright light in the morning instead

The flip side most people miss: your clock needs strong light exposure in the morning to stay anchored. Ten to twenty minutes of daylight soon after waking makes your evening melatonin release come earlier and more reliably — arguably a bigger win than any evening restriction.

Evidence is mixed. Some studies show modest improvements in melatonin timing; others find little effect. They may help if you genuinely can't avoid evening screens, but they're less effective than simply dimming screens and stopping earlier.
